Full-Body Workout Plan for Women Over 40: 5 Short Routines You Can Do at Home

After 40, the goal isn’t to work harder. It’s to move smarter. Short, consistent workouts build strength, protect your joints and keep you feeling good in your body.

I’m Alma Herman, a certified Pilates instructor in Miami Beach. I’ve trained women for over 15 years, and I know how hard it is to find time. So I made this plan with short videos you can follow at home. Each day works a different area of your body. Over the week, you train it all.

What you need: a mat. Day 5 uses light dumbbells and a Pilates ring, but water bottles and a small pillow work too.

Before you start: move slowly, breathe, and stop if something hurts. If you have an injury or health condition, check with your doctor first.

Day 1: Core

Your core supports your back, your posture and every move you make. Start the week here.

Day 2: Upper Body

10-Minute Upper Body Workout | No Equipment

Strong arms, shoulders and back for lifting, carrying and standing tall.

Day 3: Glutes & Legs

8-Minute Glute Burner | No Equipment

Strong glutes protect your lower back and knees and keep you steady on your feet.

Day 4: Mobility

3-Minute Morning Mobility

Mobility is how you stay flexible and pain-free. This is my most-watched video, and a lovely way to start any morning.

Day 5: Arms & Legs

3-Minute Quick Workout | Dumbbells & Pilates Ring

Upper and lower body together: shoulders, biceps, open-and-close squats, static lunges with Pilates ring squeezes, calf raises, and standing toe taps for balance and stability.

Bonus: Busy Day? 3 Minutes Is Enough

3 Exercises, 3 Minutes: Strength & Core | No Equipment

A 1-minute bear walk to wake up your shoulders and core, leg circles for your deep abdominals, and a plank with knee-to-chest for strength and control.

My advice: consistency beats intensity

Small things done every day are where real change happens. If you miss a day, just pick up where you left off. And if you want a plan made for your body, especially if you’re dealing with back pain or an injury, I’d love to work with you.
